Chest Workout: 10 Best Exercises and an 8-Week Plan
Published October 20, 2026
A good chest workout has a heavy press (flat bench), an incline press for the upper chest, and a fly that stretches the pecs, done for roughly 10-20 hard sets per week over two sessions. At home, push-up variations do the same job: when muscle activation was matched, banded push-ups produced strength gains similar to the bench press (Calatayud et al., 2015).

Sets per week
More weekly sets lead to more growth, up to a point (Schoenfeld et al., 2017).
| Level | Chest sets per week |
|---|---|
| Beginner | 6-10 |
| Intermediate | 10-16 |
| Advanced | 14-20 |
Heavy or light?
Light and heavy loads build similar muscle when sets go close to failure; heavy loads build more max strength (Schoenfeld et al., 2017). Use both: heavy presses first, lighter flies and push-ups after.
8-week chest workout (2 sessions)
| Weeks | Session A | Session B |
|---|---|---|
| 1-2 | Bench press 4 × 6-8 · Dumbbell fly 3 × 12 | Incline DB press 3 × 10 · Push-ups 3 × max |
| 3-4 | Bench 4 × 6 (+5 lb / 2.5 kg) · Cable crossover 3 × 15 | Incline 4 × 10 · Dips 3 × 10 |
| 5-6 | Bench 5 × 5 · Fly 3 × 12 | Incline 4 × 8 · Weighted push-ups 3 × 12 |
| 7 | Half the sets | Half the sets |
| 8 | Test 5RM bench | 3 × 12 of each |
Home chest workout (no bench)
Push-ups 4 × max (−2) · Feet-elevated push-ups 3 × 10 · Slow-tempo push-ups (3 s down) 3 × 8 · Archer push-ups 3 × 6/side. Add a backpack once you pass 20 clean reps.
Common mistakes
| Mistake | Fix |
|---|---|
| Only flat bench | Add incline + a fly |
| Elbows flared to 90° | 45-70° from the torso |
| Heavy flies with bent arms (turns into a press) | Moderate load, controlled stretch |
| Skipping back work | Match pressing sets with rows |
FAQ
Can I target upper or lower chest? Bench angle shifts the emphasis somewhat; overall shape is genetic.
How many times a week? Twice is the sweet spot for most people. Full split ideas: push pull legs, upper lower split.
