Ab Workout: 3 Core Routines That Actually Work (Home or Gym)
Published October 20, 2026
An effective ab workout trains your core in all its jobs: bending (crunches, leg raises), resisting extension (planks, ab wheel), resisting rotation (Pallof press, single-arm carries) and side-bending (side planks). Two to three sessions of 10 to 15 minutes a week are enough. Visible abs, however, depend on body fat, not on the number of crunches.
Here are three routines (beginner home, intermediate, gym), how to progress, and what research says about abs and belly fat.
What your "core" actually does
| Function | Example exercises |
|---|---|
| Flexion (curl the spine) | Crunch, reverse crunch, hanging knee raise, cable crunch |
| Anti-extension (resist arching) | Plank, dead bug, ab wheel, body saw |
| Anti-rotation | Pallof press, bird dog, renegade row |
| Lateral (resist side-bending) | Side plank, suitcase carry, Copenhagen plank |
A complete routine touches each one.
Routine 1: Beginner, at home (10 minutes)
2 to 3 rounds, rest 30 to 45 seconds between exercises.
| Exercise | Reps / time |
|---|---|
| Dead bug | 8 per side |
| Crunch (slow, 2 s up / 2 s down) | 10-15 |
| Plank | 20-40 s |
| Side plank (knees down if needed) | 15-30 s per side |
| Glute bridge | 12-15 |
Routine 2: Intermediate, at home (12-15 minutes)
| Exercise | Sets x reps / time |
|---|---|
| Reverse crunch | 3 x 10-15 |
| Long-lever plank (elbows ahead of shoulders) | 3 x 20-40 s |
| Bicycle crunch (slow) | 3 x 10 per side |
| Side plank with hip dip | 2 x 10 per side |
| Hollow hold | 3 x 15-30 s |
| Bird dog with pause | 2 x 8 per side |
Routine 3: Gym core (15 minutes)
| Exercise | Sets x reps |
|---|---|
| Hanging knee raise → leg raise | 3 x 8-15 |
| Ab wheel rollout (from knees) | 3 x 6-12 |
| Cable crunch | 3 x 10-15 |
| Pallof press | 3 x 10 per side |
| Suitcase carry | 3 x 30 m per side |
How to progress
- Add reps until the top of the range, then pick a harder variation.
- Add load (cable, dumbbell on chest for crunches).
- Longer lever (straighter legs, arms further forward).
- Slower tempo.
- Planks: once you can hold 60 seconds, don't go for 3 minutes; make the plank harder instead (long-lever, feet elevated, body saw).
Can ab exercises burn belly fat?
No. In a 2011 study by Vispute and colleagues, adults did abdominal exercises 5 days a week for 6 weeks: abdominal fat did not change compared with a control group, although core endurance improved. Fat loss happens across the whole body through a calorie deficit and overall activity. See how to lose belly fat.
When do abs become visible?
It varies a lot with genetics, but abs typically become clearly visible at lower body-fat levels: roughly the low to mid teens in percent for many men and around 20 percent or below for many women. Getting there needs a calorie deficit, not more crunches.
Is a strong core useful anyway?
Yes. Core strength helps you brace in squats and deadlifts, transfer force in sports, and handle daily tasks like carrying shopping. Core-focused exercise is also commonly used in programs for low back pain, under professional guidance.
Safety notes
- Pregnant or postpartum (including diastasis recti): get advice from a pelvic floor physical therapist before crunch-type work.
- Back pain: start with dead bugs, bird dogs and side planks rather than sit-ups.
- Don't pull on your neck during crunches.
Put it together
Add one routine at the end of 2 or 3 workouts per week. Our beginner workout plan already includes core work. For a 12-week plan with core progressions, tests and a log, see the programme.
Frequently asked questions
How often should I train abs?
Two to three times a week is enough. Your core also works hard during squats, deadlifts, overhead presses and carries.
Are planks better than crunches?
They train different functions: planks train your core to resist movement, crunches train it to curl the spine. A balanced routine includes both types.
How long should I hold a plank?
Holds of 20 to 60 seconds with perfect form are enough. Once you can hold 60 seconds easily, progress to harder variations rather than longer holds.
Can I train abs every day?
Light core work daily is fine for most people, but abs recover like other muscles. Two to three focused sessions a week usually give better results.
Do sit-ups hurt your back?
Some people with back pain find full sit-ups uncomfortable. Dead bugs, bird dogs, planks and side planks are well tolerated alternatives.
What's the fastest way to get visible abs?
Reduce body fat through a calorie deficit, keep strength training and train your core 2 to 3 times a week. There's no shortcut, but consistency works.
