Push-Ups: Proper Form, Variations and a Plan to Do More

Published October 20, 2026

To do a proper push-up, place your hands slightly wider than your shoulders, keep your body in a straight line from head to heels, lower until your chest is about a fist from the floor with elbows at roughly 45 degrees from your body, and press back up without letting your hips sag. If that's too hard, raise your hands on a counter or bench.

Push-ups train chest, shoulders, triceps and core with zero equipment, and research shows they can build strength comparable to the bench press. Here's how to do them well, how to get better at them and what your number says.

Form checklist

  1. Hands: just wider than shoulders, fingers spread, wrists under or slightly outside shoulders.
  2. Body: squeeze glutes and brace your abs; head in line with the spine.
  3. Elbows: about 30 to 45 degrees from your torso (an arrow shape, not a T).
  4. Depth: chest close to the floor, about a fist away.
  5. Lockout: arms straight at the top, shoulder blades spread slightly.
  6. Tempo: about 2 seconds down, 1 second up.

Common faults: sagging hips, half reps, flared elbows, head poking forward.

Are push-ups as good as bench press?

For many people, yes. In a 2015 study by Calatayud and colleagues, push-ups and bench press performed at comparable levels of muscle activity produced similar strength gains. A 2017 study by Kikuchi and Nakazato found that push-ups and low-load bench press produced similar muscle growth. The catch: push-ups must be made harder as you get stronger.

Variations, from easiest to hardest

LevelVariation
1Wall push-up
2Incline push-up (kitchen counter)
3Incline push-up (bench or sturdy chair)
4Knee push-up
5Full push-up
6Tempo push-up (3 s down)
7Diamond / close-grip push-up (triceps)
8Feet-elevated push-up
9Deficit push-up (hands on books)
10Archer push-up
11Weighted push-up (backpack)
12One-arm push-up (incline first)

Choose the level where you can do 8 to 15 good reps.

How many push-ups is "good"?

There's no single official norm; fitness test charts vary by organization. As a practical guide for adults doing full push-ups in one set without stopping:

ResultWhat it suggests
0-9Starting point: build up with incline push-ups
10-19Basic strength
20-39Good
40+Very good

There's also a health angle. In a 2019 study of 1,104 active male firefighters followed for 10 years, Yang and colleagues found that men who could do more than 40 push-ups had a 96 percent lower risk of cardiovascular events than those who could do fewer than 10. It's an association in one occupational group, not proof that push-ups prevent heart disease, but it shows push-up capacity reflects overall fitness.

6-week plan to do more push-ups

Train 3 times a week (e.g. Mon/Wed/Fri). Use your max test result (full push-ups; if you can't do one, use incline push-ups).

WeekSession plan
15 sets of 50% of your max, rest 60 s
25 sets of 55-60% of max
34 sets of 65% + 1 set to near-failure
4Easy week: 3 sets of 50%
55 sets of 65-70%
6Day 1-2: 4 sets of 70%; Day 3: retest max

Add one session per week of a harder variation (feet-elevated or tempo) for 3 sets of 6 to 8.

Push-ups for specific goals

  • Muscle: harder variations in the 6 to 15 rep range, sets close to failure.
  • Endurance (tests, military, police): higher-rep "grease the groove" practice.
  • Beginners and older adults: incline push-ups are joint-friendly and effective.

Wrist or shoulder pain?

  • Use push-up handles or fists on a mat to keep wrists straight.
  • Narrow your hand position and keep elbows closer.
  • Pain that persists deserves a check by a physical therapist or doctor.

Where push-ups fit

Pair them with a pulling exercise (rows or pull-ups) to keep your shoulders balanced. They're the push exercise in our home workout no equipment and beginner workout plan. In the gym, the bench press is the loaded equivalent.

For a 12-week plan that includes push-up progressions, tests and a log, see our programme.

Frequently asked questions

How many push-ups should I do a day?

There's no magic number. For strength, 3 to 5 sets close to failure, 2 to 4 times a week, works better than one big daily set. For endurance tests, practice more frequent submaximal sets. Doing 100 push-ups a day is fine if your shoulders and wrists tolerate it, but mix in harder variations.

Do push-ups build chest muscle?

Yes. Research shows push-ups can produce muscle and strength gains similar to bench press when matched for effort. As you get stronger, use harder variations or add load to keep progressing.

Are knee push-ups effective?

Yes, they're a legitimate progression that trains the same muscles with less load. Keep your body straight from knees to head. Once you can do 15 good knee push-ups, start including full or incline push-ups.

Why do push-ups hurt my wrists?

Bending the wrists back under load can be uncomfortable. Use push-up handles, dumbbells or fists to keep them straight, warm up your wrists, and build up volume gradually.

Can push-ups replace the gym?

For upper-body pushing muscles, largely yes, especially for beginners and intermediates. You'll still need pulling exercises (rows, pull-ups) and leg training for a complete program.

What muscles do push-ups work?

Mainly the chest (pectoralis major), front shoulders (anterior deltoids) and triceps, with the core and serratus anterior working to stabilize your body.
