Leg Extension: Form, Machine Setup, Knee Safety and Programming
Published October 20, 2026
The leg extension is a seated machine exercise where you straighten your knees against a pad on your lower shins; it isolates the quadriceps better than any other exercise. With the machine set up correctly and a controlled load, it is safe for healthy knees and a useful complement to squats or the leg press.
Machine setup (30 seconds that matter)
- Backrest: the back of your knee at the edge of the seat, knee lined up with the machine's pivot point (often marked).
- Shin pad: on the lower shin just above the ankle, not on the foot.
- Start position: knees bent about 90° or deeper if comfortable.
- Handles: hold them to stay glued to the seat.
How to do it
- Extend in about 1 second to almost straight, pause 1 second squeezing the quads.
- Lower in 2-3 seconds; do not let the stack slam.
- No swinging; hips stay on the seat.
Full or partial range?
A study comparing leg-extension training across ranges of motion found that training at long muscle lengths (the deeply bent-knee part of the movement) produced quadriceps growth at least as good as full range (Pedrosa et al., 2021). Translation: never skip the bottom of the movement; it is the most productive part.
Is the leg extension bad for your knees?
It loads the joint between kneecap and thighbone, especially near full extension with heavy weights. For a healthy knee, moderate loads (12-20 reps) are well tolerated. If you feel pain at the front of the knee, reduce load and the top of the range, and ask a physical therapist.
Where it fits
| Goal | Placement | Sets × reps | Rest |
|---|---|---|---|
| Beginner | After the leg press | 3 × 12-15 | 90 s |
| Hypertrophy | End of leg day | 3-4 × 10-15, last set near failure | 60-90 s |
| Pre-exhaust (advanced) | Before squats | 2 × 15 light | 60 s |
Two sample leg days
Strength day: squat 4 × 6, Romanian deadlift 3 × 8, leg extension 3 × 12, calf raise 3 × 15.
Volume day: leg press 4 × 10, Bulgarian split squat 3 × 10/leg, seated leg curl 3 × 12, leg extension 3 × 15.

FAQ
Leg extension or squat? Both: squats build overall strength and coordination; leg extensions finish the quads.
One leg at a time? Yes, to fix a left-right imbalance.
