Trail Running for Beginners: Training Plan, Technique and Gear
Published October 20, 2026
Trail running is running on dirt paths, hills and mountains, where you train by time and elevation rather than pace, hike the steep climbs and learn to descend safely. If you can already run an hour on roads, a first trail race of 12-15 miles (20-25 km) with 2,000-3,000 ft (600-900 m) of climbing is realistic after about 10 weeks.
Road vs trail
| Road running | Trail running |
|---|---|
| Pace per mile | Effort and time on feet |
| Run everything | Power-hike steep climbs (normal and efficient) |
| Little technical descending | Descents hammer quads and ankles |
| Frequent aid | More self-sufficiency (water, food, layers) |
Technique basics
Uphill: short steps, upright chest, arms driving; switch to a power hike (hands on thighs) when running costs more than walking.
Downhill: quick light steps, eyes 10-15 ft (3-4 m) ahead, slight forward lean, arms wide for balance. Practice slowly first.
Technical ground: lift your feet, look ahead, not at your shoes.
10-week plan (3 runs + 1 strength)
| Wk | Run 1 | Run 2 (hills) | Long run | Weekly climbing |
|---|---|---|---|---|
| 1 | 45 min easy | 6 × 1 min uphill | 75 min trail | 1,000 ft (300 m) |
| 2 | 45 min easy | 8 × 1 min uphill | 90 min | 1,300 ft (400 m) |
| 3 | 50 min easy | 5 × 3 min uphill | 1 h 45 | 1,650 ft (500 m) |
| 4 | 40 min easy | 4 × 3 min | 75 min (cutback) | 1,150 ft (350 m) |
| 5 | 50 min easy | 6 × 3 min + downhill drills | 2 h | 2,100 ft (650 m) |
| 6 | 55 min easy | 4 × 6 min uphill | 2 h 15 | 2,450 ft (750 m) |
| 7 | 55 min easy | 3 × 10 min steady climb | 2 h 30 at race effort | 3,000 ft (900 m) |
| 8 | 45 min easy | 6 × 2 min | 1 h 45 (cutback) | 1,650 ft (500 m) |
| 9 | 50 min easy | 4 × 5 min | 90 min | 1,650 ft (500 m) |
| 10 | 30 min easy | 20 min + strides | Race | — |
Easy = conversational (zone 2 cardio).
Strength (2 × 20 min per week)
| Exercise | Sets × reps | Why |
|---|---|---|
| Reverse lunge | 3 × 10/leg | Climbs |
| Step-up on a high box | 3 × 10/leg | Climbs |
| Slow squat (3-second lowering) | 3 × 10 | Descents |
| Single-leg calf raise | 3 × 15 | Ankles, uphills |
| Single-leg balance, eyes closed | 3 × 20 s | Uneven ground |
| Side plank | 3 × 30 s | Stability |
Strength training improves running economy (Blagrove et al., 2017) and is the most effective exercise intervention to reduce sports injuries (Lauersen et al., 2014). More: strength training for runners.
Essential gear
| Gear | Why |
|---|---|
| Trail shoes with lugs | Grip, protection |
| Vest or belt with at least 1 L / 34 oz of water | Self-sufficiency |
| Wind jacket, emergency blanket, charged phone | Often mandatory in races |
| Poles (optional) | Long climbs |
Safety
Tell someone your route, check the weather, carry more water than you think in heat, and turn back early in storms or on exposed terrain.
