Zone 2 Cardio: Heart Rate, Pace, Benefits and How Much

Published October 20, 2026

Zone 2 cardio is steady, easy endurance work, intense enough to breathe a bit harder but easy enough to hold a conversation, usually about 60-70% of your maximum heart rate. It builds your aerobic engine with little fatigue, which is why endurance athletes do the large majority of their training at low intensity.

How to find your zone 2

MethodZone 2 marker
Talk testFull sentences, no gasping
Heart rate~60-70% of max heart rate (see heart rate zones)
Effort3-4 out of 10
BreathingNasal breathing possible for most people

Age-based max heart rate formulas can be off by 10+ beats for an individual. If your measured max is unknown, trust the talk test.

What the research says

  • Successful endurance athletes spend most of their training time at low intensity, with a smaller share of hard sessions (Seiler, 2010).
  • A "polarized" model (lots of easy, some very hard, little in between) improved key endurance variables more than threshold-focused or volume-only training in one study (Stöggl & Sperlich, 2014).
  • Zone 2 corresponds to the intensity range where fat oxidation is high, which researchers use to assess metabolic fitness in athletes and less-fit people (San-Millán & Brooks, 2017).

Zone 2 by activity

ActivityWhat zone 2 feels like
RunningSlower than you think, often 1-2 min/mile slower than 10K pace
CyclingSteady spin, conversational
Incline walkingBrisk walk uphill, breathing deeper
RowingSteady strokes, nasal breathing
Elliptical / StairMasterConstant moderate pace

Beginners often need walk-run intervals to stay in zone 2; that is normal.

How much per week?

GoalZone 2 per week
General health150-300 min of moderate activity (WHO guideline, Bull et al., 2020)
Recreational runner75-80% of total running time
Endurance event prep3-6+ hours, plus 1-2 hard sessions

Sample week (runner, 4 days)

DaySession
Tue45 min zone 2 + 6 strides
ThuIntervals: 6 × 3 min hard / 2 min easy
Sat40 min zone 2
SunLong run 70-90 min zone 2

Plans: couch to 5K, 10K training plan.

Zone 2 also pairs well with lifting: low fatigue means your strength sessions don't suffer. See VO2 max for the high-intensity side.
