Muscle-Up: Prerequisites, Progressions and Your First Rep
Published October 20, 2026
A muscle-up is a calisthenics skill that links an explosive pull-up, a transition over the bar and a straight-bar dip to lockout. Most people get their first one once they can do around 10 strict pull-ups and 15 dips and have specifically trained high pulls to the chest.
Prerequisites
| Test | Minimum | Comfortable |
|---|---|---|
| Strict pull-ups | 10 | 12-15 |
| Chest-to-bar pull-ups | 3 | 5 |
| Parallel bar dips | 15 | 20 |
| Straight-bar dips | 5 | 10 |
These are practical benchmarks from training experience, not official standards. Not there yet? Start with pull-ups.
Muscles involved
An EMG analysis of pull-up variations found the lats, biceps and mid-back muscles all highly active, with the mix shifting by grip (Dickie et al., 2017). The muscle-up then adds triceps, chest and shoulders for the pressing phase.
6 progressions
- Explosive pull-ups: pull as fast as possible, chest toward the bar, 5 × 3.
- Chest-to-bar pull-ups: sternum touches the bar, 4 × 3.
- Straight-bar dips: start above the bar, 4 × 6-8.
- Low-bar transitions: feet on the floor, practice moving wrists and chest over a hip-height bar.
- Band-assisted muscle-ups: band under feet or knees, 5 × 2.
- Muscle-up negatives: start on top, lower slowly through the transition in 4-5 seconds, 4 × 2.
8-week muscle-up program (3 sessions)
| Weeks | A (strength) | B (technique) | C (power) |
|---|---|---|---|
| 1-2 | Weighted pull-ups 4 × 5 · Dips 4 × 10 | Low-bar transitions 5 × 3 · Straight-bar dips 4 × 6 | Explosive pull-ups 6 × 3 |
| 3-4 | Weighted 5 × 4 · Weighted dips 4 × 8 | Band muscle-ups 5 × 2 · Negatives 3 × 2 | Chest-to-bar 6 × 2 |
| 5-6 | Weighted 5 × 3 · Straight-bar dips 4 × 8 | Light band 5 × 2 · Negatives 4 × 2 | Attempts 6 × 1 (2 min rest) |
| 7 | Deload | Light technique | Rest |
| 8 | — | — | Fresh attempts |
Technique of the first muscle-up
- Grip: thumbs over the bar or a false grip (wrists over the bar) eases the transition.
- Small swing: hollow, then arch, then pull as if throwing the bar toward your hips.
- Pull to your lower chest or belly, not your chin.
- Turn over fast: chest over the bar, then press out of the dip.
Common mistakes
| Mistake | Fix |
|---|---|
| Pulling to the chin | Pull higher, toward the belly button |
| One arm at a time ("chicken wing") | Negatives and bands for symmetry |
| Big kipping before strict strength | Build strict pulling first |
| Elbow pain | Reduce volume, warm up, see a professional if it lasts |
