Calisthenics Workout for Beginners: Skills, Plan and Progressions
Published October 20, 2026
Calisthenics is strength training with your own body weight: push-ups, pull-ups, dips, squats, rows and core holds, made harder over time by changing leverage instead of adding plates. A beginner can build real strength with three full-body sessions a week, a pull-up bar and a pair of parallel bars or two sturdy chairs.
Start with 5 tests
| Test | Beginner | Intermediate | Advanced |
|---|---|---|---|
| Push-ups | 0-10 | 10-30 | 30+ |
| Pull-ups | 0 | 1-8 | 10+ |
| Dips | 0-5 | 5-15 | 15+ |
| Bodyweight squats | 0-20 | 20-50 | Pistol squats |
| Hollow body hold | < 20 s | 20-60 s | 60 s+ |
These levels are practical training benchmarks, not official norms.
The 6 basic movements and progressions
| Movement | Easier → harder |
|---|---|
| Push | Incline push-up → push-up → diamond → archer → one-arm progressions |
| Vertical pull | Dead hang → negative pull-up → band-assisted → pull-up → chest-to-bar → muscle-up |
| Horizontal pull | Incline row (high bar) → bodyweight row (low bar) → feet-elevated row |
| Dip | Bench dip → assisted dip → parallel bar dip → weighted dip |
| Legs | Squat → split squat → Bulgarian split squat → pistol squat |
| Core | Plank → hollow hold → hanging knee raise → hanging leg raise → L-sit |
3-day beginner calisthenics plan
| Exercise | Sets × reps | Rest |
|---|---|---|
| Pull-up progression | 3 × 5-8 | 2 min |
| Push-up progression | 3 × 8-15 | 90 s |
| Bodyweight row | 3 × 8-12 | 90 s |
| Dip progression | 3 × 5-10 | 90 s |
| Squat / split squat | 3 × 10-15 | 90 s |
| Hollow hold or plank | 3 × 20-45 s | 60 s |
Mon / Wed / Fri. When you hit the top of a rep range on all sets, move to the next progression.
Does bodyweight training build muscle?
Yes, if the exercise is hard enough. When push-ups were loaded to match the bench press, strength gains were similar (Calatayud et al., 2015), and light-load sets taken close to failure build muscle similarly to heavy sets (Schoenfeld et al., 2017).
First skills to aim for
| Skill | Prerequisites |
|---|---|
| 10 strict pull-ups | Consistent pulling 2-3×/week |
| Handstand against a wall | 60 s plank, pike push-ups |
| L-sit | Hanging leg raises, strong dips |
| Muscle-up | ~10 pull-ups, ~15 dips (see muscle-up) |
Common mistakes
| Mistake | Fix |
|---|---|
| Kipping before strict strength | Strict reps first |
| Only push-ups | Balance with rows and pull-ups |
| Same reps for months | Progress the leverage |
| Ignoring legs | Split squats and pistols |
