Overhead Press: Form, Standing vs Seated, and a Program
Published October 20, 2026
The overhead press is pushing a barbell or dumbbells from your shoulders to straight overhead; it builds the front and side shoulders, the triceps and, standing, your whole core. Keep your ribs down and glutes tight so you do not lean back, move your head out of the way, and finish with the bar over the middle of your feet.
Barbell overhead press, step by step
- Grip just outside shoulder width, forearms vertical from the front.
- Bar on your upper chest, elbows slightly in front of the bar.
- Feet hip-width, squeeze glutes and abs, ribs down.
- Press straight up, pulling your head back slightly so the bar clears your chin.
- At the top, bring your head "through" so the bar is over your mid-foot, arms locked.
- Lower under control to your upper chest.
Standing or seated? Barbell or dumbbells?
| Variation | Pros | Cons |
|---|---|---|
| Standing barbell | Heaviest, full-body bracing | Tendency to lean back |
| Seated barbell | Stable, isolates shoulders | Less core work |
| Seated dumbbell | Each arm works alone, shoulder-friendly path | Lighter loads |
| Standing dumbbell | Maximum stability demand | Harder to learn |
| Machine | Beginners, finishers | Fixed path |
A study measuring trunk muscle activity found the standing versions of the press demanded noticeably more from the core stabilizers than seated versions (Saeterbakken & Fimland, 2011). Seated is fine for shoulder size; standing builds a more "solid" body.
Common mistakes
| Mistake | What happens | Fix |
|---|---|---|
| Big lower-back arch | Lower back takes over | Glutes tight, ribs down, less weight |
| Bar drifting forward | Shoulders in a bad position | Head back, then through |
| Elbows flared wide | Front of shoulder discomfort | Elbows slightly forward |
| Leg drive | Becomes a push press | Keep legs still (or program push press on purpose) |
| Half reps | Less progress | Chest to lockout |
8-week program (2 shoulder sessions)
| Weeks | Session A (heavy) | Session B (volume) |
|---|---|---|
| 1-2 | Overhead press 4 × 6, rest 2.5 min | Seated DB press 3 × 10 · Lateral raises 3 × 15 |
| 3-4 | 4 × 5 (+5 lb / 2.5 kg if all sets pass) | 4 × 10 · Lateral raises 4 × 15 |
| 5-6 | 5 × 4 | 4 × 8-12 · Rear delt fly 3 × 15 |
| 7 | 3 × 3 light, technique | Deload (−40% sets) |
| 8 | Test: heaviest 3-rep set | 3 × 10 |
Keep 1-2 reps in reserve: form breaks down fast on this lift. Balance it with pulling (face pulls) and side-delt work (lateral raises). To estimate your max: one rep max calculator.
FAQ
Behind-the-neck press? Possible with very mobile shoulders; unnecessary for most people.
Shoulder pain? Switch to dumbbells with a neutral grip, use a pain-free range, and see a physical therapist if it lasts.
