Bicep Workout: 8 Best Exercises and a Plan for Bigger Arms
Published October 20, 2026
A good bicep workout uses 2-3 curl variations that train the biceps at different muscle lengths (an incline curl for the stretch, a standing curl, a preacher or cable curl for the contraction), plus heavy rows and chin-ups that already work the biceps. About 8-14 direct sets per week, taken close to failure, is plenty for most people.
The 8 best bicep exercises
| Exercise | Where | Why |
|---|---|---|
| Incline dumbbell curl | Gym / home | Biceps stretched at the bottom |
| Barbell or EZ-bar curl | Gym | Heaviest curl |
| Dumbbell curl | Gym / home | Free rotation of the wrist |
| Hammer curl | Gym / home | Brachialis and forearm, arm thickness |
| Preacher curl | Gym | Strict, hard at the bottom |
| Cable curl | Gym | Constant tension |
| Chin-up | Gym / home | Heavy compound with lots of biceps |
| Band curl | Home | Travel, home |
Curl technique
- Elbows close to your sides and still.
- Curl without swinging; squeeze at the top for a second.
- Lower in 2-3 seconds to full extension.
- Wrists neutral.
Why the stretch matters
Research on other muscles shows that training at long muscle lengths can produce more growth: overhead triceps extensions outgrew pushdown-style extensions (Maeo et al., 2022), and seated leg curls outgrew lying curls (Maeo et al., 2020). The incline curl applies the same idea to the biceps.

| 5-6 | 4 × 6-8 · Incline 4 × 10 | Weighted chin-ups 4 × 6 · Preacher 3 × 10 |
| 7 | Deload | Deload |

Rest 60-90 seconds. Add 2.5-5 lb (1-2.5 kg) when every set hits the top of the range.
