Walking for Weight Loss: Calories Burned, Steps a Day and a Plan

Published October 20, 2026

Walking burns roughly 70 to 130 calories per mile (45 to 80 calories per km) at a brisk pace, depending mostly on your body weight. Combined with a moderate calorie deficit, building up to about 7,000 to 10,000 steps a day is an effective, low-injury way to lose weight, and research links more daily steps with a lower risk of death up to a plateau that depends on age.

Walking is underrated because it feels easy. That's its strength: you can do a lot of it, every day, without wrecking your recovery or your appetite. Here are the numbers and a plan.

Calories burned walking: chart

Estimates for walking on flat ground (MET-based calculation; individual values vary by about ±15 percent).

Body weight2.5 mph / 4 km/h (stroll), per hour3.5 mph / 5.6 km/h (brisk), per hour4 mph / 6.4 km/h (very brisk), per hour
130 lb / 59 kg~175 kcal~255 kcal~295 kcal
155 lb / 70 kg~210 kcal~300 kcal~350 kcal
180 lb / 82 kg~245 kcal~355 kcal~410 kcal
205 lb / 93 kg~280 kcal~400 kcal~465 kcal
230 lb / 104 kg~310 kcal~445 kcal~520 kcal

Calculation: calories per hour ≈ MET x body weight in kg (stroll ≈ 3.0 MET, brisk ≈ 4.3 MET, very brisk ≈ 5.0 MET). Walking uphill or carrying a backpack increases the burn significantly.

Rule of thumb: about 0.5 to 0.6 calories per lb of body weight per mile (roughly 0.7 to 0.8 kcal per kg per km) for typical walking speeds.

How many steps a day?

  • Paluch and colleagues (2022) pooled 15 international cohorts (about 47,000 adults). More daily steps were associated with progressively lower risk of death, with the benefit leveling off at around 6,000 to 8,000 steps a day for adults 60 and older and 8,000 to 10,000 steps for younger adults.
  • Lee and colleagues (2019) followed older women (average age 72): those taking about 4,400 steps a day had lower mortality than those taking about 2,700, with benefits continuing up to around 7,500 steps.

So 10,000 steps is not a magic number, but it's a reasonable target for adults under 60. If you're at 3,000 now, every extra thousand counts.

Will walking alone make you lose weight?

Walking increases your energy expenditure, but weight loss depends on the overall calorie deficit. Adding 3,000 to 4,000 steps a day (roughly 1.5 to 2 miles / 2.5 to 3 km) burns an extra 120 to 250 calories for most people, a meaningful chunk of a daily deficit. Pair it with protein-rich meals and you'll keep hunger in check.

Add 2 short strength sessions a week to keep muscle while losing fat: beginner workout plan or strength training for seniors.

Ways to add steps without "working out"

  • Walk during phone calls.
  • 10 minutes after each meal (also helps blood sugar).
  • Park further, take stairs, get off one stop early.
  • A walking pad under a desk if you work from home.
  • Weekend hikes with family or friends.

Brisk walking: how fast?

Brisk = about 100+ steps per minute, or a pace where you can talk but not sing. That usually corresponds to zone 2 (heart rate zones).

Who should check with a doctor

If you have heart, lung or joint conditions, diabetes (especially on insulin), or feel chest pain, dizziness or unusual breathlessness when walking.

Frequently asked questions

How long should I walk to lose weight?

Many people do well with 30 to 60 minutes a day of brisk walking, combined with a calorie deficit.

Is walking better than running for weight loss?

Running burns more calories per minute, but walking is easier to sustain and lower impact. The best option is the one you'll do consistently.

How many calories does 10,000 steps burn?

Roughly 300 to 500 calories for most adults, depending on weight and pace (10,000 steps is about 4 to 5 miles or 6.5 to 8 km).

Is it better to walk fast or long?

Both help. Faster walking increases intensity; longer walks increase total calories. Combine both across the week.

Should I walk before or after eating?

Either works. A short walk after meals can help blood sugar control.

Can walking tone your legs?

Walking improves endurance; hills and stairs add more muscle work. For strength, add exercises like squats and lunges.
