Body Recomposition: How to Lose Fat and Build Muscle at Once

Published October 20, 2026

Body recomposition means losing fat and gaining muscle at the same time, so your body changes even if the scale barely moves. It works best for beginners, people returning after a break, and those with more body fat, but a review concluded that even trained lifters can achieve it with high protein, progressive strength training and a small or no calorie deficit (Barakat et al., 2020).

Who can recomp?

ProfileRecomp potential
Complete beginnerHigh
Returning after months offHigh ("muscle memory")
Higher body fatHigh
Trained, lean lifterPossible but slow; bulk/cut cycles may be faster

The 4 rules

RuleTarget
CaloriesMaintenance to a small deficit (−200 to −300 kcal)
Protein0.8-1 g per lb (1.8-2.2 g/kg) of body weight
Training3-4 strength sessions, progressive overload
Sleep7-9 hours

Calorie targets: TDEE. Protein: how much protein per day.

Training for recomposition

  • Full-body or upper/lower, 3-4 days a week (see upper lower split).
  • 10-20 hard sets per muscle per week.
  • Add reps or weight every week: progressive overload.
  • Cardio as a supplement: daily steps plus 1-2 short sessions; not so much that it hurts recovery.

12-week plan

WeeksCaloriesTrainingCheck-in
1-4MaintenanceLearn the lifts, 3 sessionsWaist, photos, lifts
5-8−200 kcal4 sessions, push loadsWaist down, lifts up?
9-12−200 to −300 kcal4 sessions, keep loads highAdjust as below

How to track (not just the scale)

MeasureHow often
Waist at the navelWeekly
Photos, same light and poseEvery 2 weeks
Strength on main liftsEvery session
Scale (average of 3-7 mornings)Weekly

If your waist goes down while your lifts go up, recomp is working, even if body weight is flat.

Adjustments

What you see after 4 weeksChange
Waist flat, strength upSmall deficit (−150 kcal)
Waist down, strength down+150 kcal, check protein and sleep
Nothing changingTrack food more precisely, push training harder

Common mistakes

MistakeFix
Huge deficit "to go faster"That's a cut, not a recomp; muscle gain stalls
Low protein0.8-1 g/lb daily
Too much cardio, too little liftingStrength first
Judging by the scale onlyWaist, photos, strength

When a dedicated phase makes more sense: cutting diet or how to bulk.
