Jump Rope Workout: Beginner Plan and 6 Workouts That Work

Published October 20, 2026

A jump rope workout raises your heart rate fast, strengthens calves and ankles and sharpens coordination, all with gear that fits in a pocket. Beginners progress with short intervals (20-30 seconds of jumping); after a few weeks, 10-15 minutes of rope intervals is a complete conditioning session.

Choosing your rope

Stand on the middle of the rope: the handles should reach your armpits as a beginner, mid-chest once you are skilled.

Technique

  • Jump only 1-2 in (2-3 cm) off the floor, on the balls of your feet, knees soft.
  • Elbows close to your sides; spin from the wrists, not the shoulders.
  • Eyes forward, tall posture.
  • Quiet landings.

4-week beginner progression (3× per week)

WeekWorkout
110 × 20 s jump / 40 s rest
210 × 30 s / 30 s
38 × 45 s / 30 s
45 × 1 min / 30 s + 5 × 30 s fast

Tripping constantly? Shadow-jump without the rope for a minute, then go again.

Jump rope for fat loss

High-intensity intervals and steady cardio lead to similar fat loss, with intervals taking less time (Wewege et al., 2017). Like any cardio, the rope helps most when your diet supports a calorie deficit (see calorie deficit).

Safety

  • Jump on wood, rubber mats or a track rather than concrete.
  • Cushioned shoes.
  • Achilles or shin pain: stop and reduce volume.
  • Large body weight or sensitive knees: start with brisk walking, an elliptical or the StairMaster.

Pairs well with HIIT workouts and plyometrics.
