Intermittent Fasting and Exercise: 16/8 Without Losing Muscle

Published October 20, 2026

Intermittent fasting (most often 16/8: eat within 8 hours, fast for 16) helps people lose weight mainly because it makes eating less easier, not because fasting burns fat by itself. Combined with strength training and enough protein, it is compatible with keeping muscle; without them, part of the weight lost can come from muscle.

What the research shows

StudyWhoMain finding
Moro et al., 201634 resistance-trained men, 8 weeks16/8 reduced fat mass while maintaining lean mass and strength (protein matched)
Lowe et al., 2020116 adults with overweight, 12 weeks8-hour window with no other guidance: modest weight loss, not different from control, with some lean mass lost
Cioffi et al., 2018Meta-analysis, 11 trialsIntermittent and continuous calorie restriction led to similar weight loss

Bottom line: 16/8 is a scheduling tool. Lifting and protein protect muscle; the calorie deficit drives fat loss (see calorie deficit).

Pick your window around your workout

You train…Suggested windowWhy
At noon11 am – 7 pmMeals before and after
After work (6 pm)12 pm – 8 pmFull meal post-workout
Early morning (6-7 am)8 am – 4 pmEat right after; or keep fasted sessions easy
Long run or game dayShift the windowPerformance comes first

Protein in 8 hours

Aim for about 0.7 g per lb (1.6 g/kg) of body weight per day if you lift (see how much protein per day). For a 165 lb (75 kg) person: about 120 g, or three meals of 35-45 g.

MealExample (~40 g protein)
First meal3 eggs + 1 cup Greek yogurt + whole-grain toast
SnackProtein shake + banana + handful of almonds
Last meal5-6 oz chicken or tofu, rice, vegetables

Allowed during the fast

Water, sparkling water, black coffee, plain tea. Not allowed: juice, sweetened drinks, milky coffee in large amounts, BCAAs (they contain amino acids).

3-week ramp-up

Mistakes that cost muscle

MistakeFix
Too little protein in the window3 meals of 35-45 g
Dropping strength trainingKeep 2-4 sessions/week
Huge ultra-processed mealsSimple meals, vegetables, whole grains
Rigid fasting on race dayEat before competing

Who should not try it without medical advice

Pregnancy, breastfeeding, diabetes on medication, a history of eating disorders, teenagers. If fasting wrecks your training or mood, regular meals with a modest deficit work just as well. More on fat loss: how to lose belly fat.
