Hypertrophy Training: Sets, Reps, Rest and Frequency Explained

Published October 20, 2026

Muscle hypertrophy is the growth of muscle fibers in response to training; the main driver is mechanical tension from sets taken close to failure, repeated over weeks with progressive overload and enough protein and calories. In practice: about 10-20 hard sets per muscle per week, 6-30 reps per set, 1-3 reps short of failure, each muscle trained twice a week.

What causes muscle growth

A classic review describes three mechanisms: mechanical tension, metabolic stress and muscle damage, with tension being the most important (Schoenfeld, 2010). Later research has reinforced that tension, achieved by challenging sets through a full range of motion, is what matters most; soreness is not required.

The evidence-based variables

VariableRecommendationEvidence
Weekly sets per muscle~10-20Dose-response for volume (Schoenfeld et al., 2017)
Reps per set6-30, near failureLight and heavy loads grow muscle similarly (Schoenfeld et al., 2017)
Frequency2× per muscle per weekTwice beats once (Schoenfeld et al., 2016)
Rest between sets2-3 min on compoundsLonger rest = more growth in trained men (Schoenfeld et al., 2016)
Effort0-3 reps in reserveSee RPE and RIR
Protein~1.6 g/kg (0.7 g/lb) per dayHow much protein per day

DayWorkout
Mon – Upper ABench 4 × 6-8 · Row 4 × 8 · Overhead press 3 × 8-10 · Pulldown 3 × 10-12 · Curl 3 × 12 · Pushdown 3 × 12
Tue – Lower ASquat 4 × 6-8 · Romanian deadlift 3 × 8-10 · Leg extension 3 × 12-15 · Calf raise 4 × 12
Thu – Upper BIncline DB press 4 × 10 · Chest-supported row 4 × 10 · Lateral raise 4 × 15 · Face pull 3 × 15 · Overhead extension 3 × 12

Progressive overload

Each week, try to add a rep or a little weight. Adding reps at a fixed load grows muscle about as well as adding load (Plotkin et al., 2022). Full explanation: progressive overload.

How fast does muscle grow?

Measurable muscle growth appears within weeks in lab studies, but visible change usually takes a few months of consistent training. Beginners progress fastest; the rate slows each year. Expect patience, not miracles (see how to build muscle).

Hypertrophy vs strength training

Hypertrophy focusStrength focus
Reps6-15 (up to 30)1-6
VolumeHigherModerate
Exercise varietyMore, including isolationFewer, specific lifts
GoalMuscle sizeMax weight lifted

Both overlap: bigger muscles can get stronger, and strength lets you use heavier loads for growth.
