Core Workout: Plank Variations and a 6-Week Core Plan
Published October 20, 2026
A complete core workout trains your trunk to resist movement in three directions: arching (planks, dead bugs), twisting (Pallof press, bird dogs) and bending sideways (side planks, suitcase carries). Ten to fifteen minutes, three times a week, with harder variations over time, builds a core that protects your back and transfers to lifting and sports.
The three core jobs
| Job | What it means | Exercises |
|---|---|---|
| Anti-extension | Stop the lower back from arching | Plank, dead bug, ab wheel, hollow hold |
| Anti-rotation | Stop the torso from twisting | Pallof press, bird dog, renegade row |
| Anti-lateral flexion | Stop the side bend | Side plank, suitcase carry |
10 core exercises
| Exercise | Level | Dose |
|---|---|---|
| Front plank | Beginner | 3 × 20-60 s |
| Dead bug | Beginner | 3 × 8/side |
| Bird dog | Beginner | 3 × 8/side |
| Side plank | Beginner-intermediate | 3 × 20-45 s/side |
| Pallof press (band or cable) | Intermediate | 3 × 10/side |
| Hollow body hold | Intermediate | 3 × 20-40 s |
| Suitcase carry | Intermediate | 3 × 30 yd (27 m)/side |
| RKC plank (squeeze everything) | Intermediate | 3 × 15-20 s |
| Ab wheel rollout | Advanced | 3 × 6-10 |
| Hanging leg raise | Advanced | 3 × 6-10 |
Plank variations to progress
- Knee plank → 2. Front plank → 3. Plank with shoulder taps → 4. Long-lever plank (elbows further forward) → 5. RKC plank → 6. Plank with a plate on the back → 7. Ab wheel.
A biomechanics study comparing the front plank with the V-sit found similar abdominal activation in both, but more upper-back and lat involvement in the plank and a much more flexed lower spine in the V-sit (Musalem et al., 2015): the plank trains the core with the spine in a neutral position. Once you can hold 60 seconds, make it harder instead of longer.
6-week core plan (3× per week)
| Week | Workout |
|---|---|
| 1 | Plank 3 × 30 s · Dead bug 3 × 8/side · Side plank 2 × 20 s/side |
| 2 | Plank 3 × 40 s · Bird dog 3 × 8/side · Side plank 3 × 25 s/side |
| 3 | Shoulder-tap plank 3 × 16 · Pallof press 3 × 10/side · Hollow 3 × 20 s |
| 4 | RKC plank 3 × 15 s · Suitcase carry 3 × 30 yd/side · Side plank 3 × 35 s/side |
| 5 | Ab wheel (knees) 3 × 6 · Pallof press 3 × 12/side · Hollow 3 × 30 s |
| 6 | Ab wheel 3 × 8 · Hanging knee raise 3 × 10 · Side plank with leg lift 3 × 20 s/side |
Core and fat loss
Core work makes your abs stronger, not leaner: belly fat comes off with an overall calorie deficit (see how to lose belly fat). For six-pack definition, see ab workout and lower ab workout.
Common mistakes
| Mistake | Fix |
|---|---|
| Hips sagging in planks | Squeeze glutes, ribs down |
| 5-minute planks | Harder variation instead |
| Only crunch-type moves | Add anti-rotation and side work |
| Holding your breath | Breathe behind a braced belly |
Back pain, pregnancy or postpartum: check with a physical therapist which exercises suit you.
